The winter warrior who hits 200 balls three nights a week arrives in spring with a better swing and a sore elbow, or no elbow at all. The Density Problem: Why Simulator Practice Is Not a Round of Golf
An eighteen-hole round on foot involves 40-50 full swings spread across four hours, separated by six to eight kilometers of walking that keeps tissue warm, circulates blood, and imposes natural rest between efforts. A one-hour simulator session involves 60-100 full swings with no walking, no weather, and no waiting on the group ahead, which means roughly twice the swing volume in a quarter of the time, delivered to cold or cooling tissue in a garage. Add the mat, which returns more force on a fat strike than turf that yields, and the physical picture is clear: simulator practice is a higher-load, lower-recovery activity than playing golf, even though it feels easier. The consequences show up in predictable places. Lead wrist and hand: repeated impact loading, aggravated by hard mats and by digging strikes with short irons. Medial elbow (golfer's elbow): the classic overuse injury of high-volume practice, and the one that ends winters. Lower back: extension and rotation under repetition, especially with poor hip mobility forcing the lumbar spine to do the rotating. Lead hip: repeated rotation under load. None of this argues against simulator practice; it argues for treating it as training load to be managed rather than as a hobby with no physical cost. The golfers who thrive over a winter are the ones who cap volume, warm up, buy a mat that absorbs, and build physical capacity separately. The ones who arrive in April injured are almost always the ones who hit 200 balls a night because the room was there and the weather did not stop them.
Session Design: Warm-Up, Volume, and the Warning Signs
Structure protects you and improves practice quality at the same time. The warm-up, five to ten minutes, non-negotiable in a cold room: general movement first (arm circles, trunk rotations, hip circles, bodyweight squats, a minute of anything that raises temperature), then golf-specific range (open books for thoracic rotation, 90-90 hip switches, hip flexor stretch), then graduated swings, starting with wedges at half speed and building over fifteen to twenty shots before any full driver. The number of winter injuries that trace to a full-speed driver as the second swing of the night is remarkable. Volume management: 60-80 full swings is a sensible session ceiling for most amateurs, and quality collapses well before the body does, so this cap rarely costs you anything. Count driver and long-iron reps as more expensive than wedges. Session spacing: three or four sessions of 40 minutes across a week beat one two-hour marathon for skill acquisition (motor learning consolidates between sessions) and for tissue recovery, which is a rare case of the same advice serving both goals. Within a session, structure prevents mindless volume: block practice on one skill, then randomized play, then a pressure closer, with rests between blocks that let you actually think. Warning signs to respect rather than push through: lead-wrist ache that persists into the next day, medial elbow soreness on gripping, lower-back stiffness after sessions, and any sharp pain during a swing. These indicate volume, mat, or technique, and the correct response is a week of reduced load plus an honest look at all three, not a heavier grip and a brace. Coming back from golfer's elbow takes months; deloading for a week takes a week.
The Training That Adds Speed and Prevents Compensation
Off-the-mat training is where physical improvement actually happens, and the priorities for amateurs are consistent across golf-fitness practice. Mobility first, because it determines what your swing is physically allowed to do. The chronic restrictions in golfers are thoracic rotation, hip internal rotation, and shoulder range, and when the thoracic spine cannot rotate, the lumbar spine does it instead, which is the mechanism behind a large share of golf back pain. Ten minutes daily of open books, thread the needle, 90-90 hip switches, hip flexor stretching, and shoulder dislocations with a band changes swing capability in weeks, and it is the highest-yield time investment for the average amateur. Stability second: the core's job in the golf swing is resisting unwanted motion while the hips and thorax separate, which is why anti-rotation and anti-extension work (Pallof presses, planks and side planks, dead bugs, bird dogs) appears in every credible program and crunches do not. Strength third: the hinge and squat patterns plus rows and carries build the base from which speed comes, and general strength correlates with clubhead speed across amateur populations; two sessions a week of basic compound lifting is enough to matter. Power fourth, and it is the fun part: medicine ball rotational throws (scoop toss, side throw), cable or band rotations at speed, and overspeed protocols with light and weighted clubs (the SuperSpeed-style systems have reasonable evidence for adding a few miles per hour of clubhead speed over six to eight weeks) train the rate of force development that translates to distance. The sequencing rule: mobility before speed, always, because adding speed to a body that cannot get into position is how the simulator winter ends in a physiotherapist's office. A workable week for a committed amateur: two lifting sessions, daily ten-minute mobility, one or two speed sessions, and simulator practice on separate days or after lifting rather than before, so fatigue does not corrupt the movement you are trying to groove.
Setting Up the Room to Support the Body
Equipment and environment decisions carry real physical consequences, and a few of them are worth more than any exercise. The mat is protective equipment: quality shock absorption under the strike zone is the difference between a winter of practice and a winter of wrist pain, and modular mats whose inserts can be rotated or replaced keep that absorption alive rather than letting it compress into a hard spot. Rotate weekly, replace inserts when brushing no longer restores the pile, and never accept a hard-bottom feel on descending strikes. Temperature matters more than golfers expect: cold muscle is injury-prone muscle, and an unheated garage at 5 degrees is a poor place to swing a driver regardless of how good the warm-up is; an infrared heater aimed at the hitting zone is a genuine injury-prevention purchase. Flooring around the mat (rubber tiles or a subfloor) reduces the standing fatigue of concrete and takes some load out of the feet, knees, and back across a long session. Space to warm up properly, including room to swing a club slowly and do floor mobility work, is worth designing for; rooms where the only option is standing on the mat encourage skipping the warm-up. Lighting and screen distance affect posture: squinting at a dim screen or standing too close changes setup subtly across hundreds of reps. And the schedule is part of the setup: a simulator that is available every night makes overuse easy, so setting a personal weekly cap and treating it as training programming rather than entertainment is the discipline that separates the golfers who spend April improving from the ones who spend it recovering. The promise of a home simulator is more golf in your life; the way to actually get it is to train the body that has to hit all those extra balls.
